01Overview

About this program

Steady Burn is the training half of a fat-loss plan for someone training at home with dumbbells. Three full-body sessions a week keep every muscle stimulated twice or more per fortnight at a volume you can actually recover from while eating less, so what you lose is fat rather than the muscle underneath it. It is for beginners — under a year of consistent lifting — whose entire gym is a pair of adjustable dumbbells and some floor space. No bench, rack, band or bar appears anywhere in the eight weeks: the bench press becomes a floor press and there is no incline work at all. Skip it if you have barbell or machine access (a fuller-equipment cut progresses faster), if you have run structured programs for years, or if you want conditioning only. The design follows our Body Recomposition framework: in a deficit, training intensity protects lean mass, so working sets stay at RPE 7-8 and volume stays modest rather than inflated to "burn more". Full-body 3× is the frequency our Training Frequency framework recommends at this experience level, and selection follows the Exercise Selection framework's dumbbell pattern-coverage set — squat, hinge, horizontal press, vertical press, pull, lunge, carry, core. Progression is double progression per the Progressive Overload framework: earn the top of the rep range at target RPE on every set, then add the smallest increment your dumbbells allow and reset to the bottom. Squatly prescribes no nutrition. Expect six weeks of building volume and load, one harder push week, then a deload in week 8 — and expect the dumbbell numbers to climb, or at worst hold, the whole way through.

03The arc

How it progresses

8 weeks across 4 phases — your coach watches the effort in your logged sets and moves the weight up the moment a load starts getting easier, so you keep climbing instead of waiting on the calendar.

  1. 62
    Intensity
    Weeks 13

    Phase 1 · Accumulation

    Groundwork

Learn the lifts and find your working weights. Sets feel controlled rather than hard, and reps go up before weight does.

  2. 62
    Intensity
    Weeks 46

    Phase 2 · Accumulation

    Load Build

Double progression takes over. Every lift that hit the top of its rep range moves up a dumbbell size, and the density day gets tighter.

  3. 82
    Intensity
    Weeks 77

    Phase 3 · Intensification

    Push Week

The hardest week of the program. Loads hold, effort rises, and the last set of each compound goes close to everything you have.

  4. 30
    Intensity
    Weeks 88

    Phase 4 · Deload

    Deload

Recovery week. Fewer sets, lighter weights, nothing taken near failure — the week where the previous seven catch up with you.

06FAQ

Common questions

The facts most people check before they commit a block to it.

01How long is the Steady Burn — 8-Week Dumbbell Fat Loss program?

Steady Burn — 8-Week Dumbbell Fat Loss runs 8 weeks at 3 days a week, structured into 4 phases so the load builds and resets on schedule. In Squatly, the coach tunes it to you, so the plan keeps moving with your training.

02Who is Steady Burn — 8-Week Dumbbell Fat Loss for?

8-week, 3-day full-body program for fat loss using nothing but a pair of dumbbells and the floor. It sits in the Lose Weight category, and the coach reads your training to tell you whether it's the right fit before you commit a block to it.

03How does Steady Burn — 8-Week Dumbbell Fat Loss progress over the weeks?

It opens with groundwork and finishes with deload. Each phase has a job — accumulate work, push intensity, or back off to absorb it — and the coach moves your load when your logged sets earn it, not on a fixed schedule.

04Does the coach adjust Steady Burn — 8-Week Dumbbell Fat Loss to me?

Yes.
