Lose Weight
First Rep Forward — Machine-Only Fat Loss
Three machine-only sessions a week for eight weeks: every strength movement seated or supported, no barbell, no getting down to the floor and back up. Rest shrinks from ninety seconds to sixty while the work stays fixed, so you get more done in the same time. Built for a first month in a commercial gym.

About this program
Machines only — no barbell or rack required, and nothing in the program asks you to get down onto the floor and back up. Every strength movement is seated or supported; the only standing option anywhere is the elliptical at the end of day 3, and a seated bike or rower swaps straight in for it. Three full-body sessions a week run on pin-loaded and plate-loaded equipment, paired two machines at a time so the rest you would have spent sitting still is spent working the opposite pattern instead. The work stays fixed and the rest interval comes down: 90 seconds through weeks 1-4, 75 seconds in week 5, 60 seconds in weeks 6-7, then back to 90 for the week-8 re-test so the two numbers stay comparable. That is the progression you can see even in a week when the pins do not move. It is for someone walking into a commercial gym for the first time while their body weight is already coming down. It is not for you if you are new to the gym and not dieting — take First Time in a Gym, which adds weight as soon as your reps get clean. It is not a growth block, and Squatly prescribes no nutrition: nothing here tells you what or how much to eat, and no program can promise a body composition. Volume sits in the low band our Volume Management framework describes, because our Fatigue & Recovery framework treats recovery as the scarce resource when body weight is falling. Density — work completed per session-minute — is the variable our Progressive Overload framework says can keep rising when load cannot, and three full-body days is what our Training Frequency framework recommends at this experience level. Expect weeks 1-3 to be spent learning seat settings and logging loads, weeks 4-6 to add a third set and cut the rest interval twice, week 7 to put one hard set on each anchor, and week 8 to repeat the week-1 session at the week-1 rest so both numbers can be read.

Who it's for
Four ways to tell at a glance whether this block belongs in your week.
- 01The goal
- Three machine-only sessions a week for eight weeks: every strength movement seated or supported, no barbell, no getting down to the floor and back up.
- 02The commitment
- A focused two-to-three days a week
- 03The arc
- 8 weeks, 4 phases that build and reset
- 04The coaching
- Your coach drives the plan forward — it reads each session and moves you up the moment the work gets easier, so you keep progressing
How it progresses
8 weeks across 4 phases — your coach watches the effort in your logged sets and moves the weight up the moment a load starts getting easier, so you keep climbing instead of waiting on the calendar.
- Weeks 1–360Intensity
Phase 1 · Standard
Find the Seat
Three weeks to learn where every seat, pad and pin goes, and to write down a starting load on each machine. The learning curve is the objective here, not the weight.
- Weeks 4–662Intensity
Phase 2 · Accumulation
Shrink the Rest
The density block. A third working set arrives, then the rest interval comes down twice — 90 seconds to 75 to 60 — while the rep targets hold.
- Weeks 7–782Intensity
Phase 3 · Intensification
One Hard Set
One week where the first set on each of the three anchors is genuinely hard — RPE 8 — while every other set holds exactly where week 6 left it.
- Weeks 8–888Intensity
Phase 4 · Testing
Read the Board
The week-1 session run again at the week-1 rest interval, so the two numbers that matter — load and work per session-minute — can be read side by side.

The principles behind it
Common questions
The facts most people check before they commit a block to it.
01How long is the First Rep Forward — Machine-Only Fat Loss program?
First Rep Forward — Machine-Only Fat Loss runs 8 weeks at 3 days a week, structured into 4 phases so the load builds and resets on schedule. In Squatly, the coach tunes it to you, so the plan keeps moving with your training.
02Who is First Rep Forward — Machine-Only Fat Loss for?

03How does First Rep Forward — Machine-Only Fat Loss progress over the weeks?
It opens with find the Seat and finishes with read the Board. Each phase has a job — accumulate work, push intensity, or back off to absorb it — and the coach moves your load when your logged sets earn it, not on a fixed schedule.
04Does the coach adjust First Rep Forward — Machine-Only Fat Loss to me?
Yes. The program is the starting structure; the coach reads your e1RM trend, your weekly volume, and your effort on each lift, then tells you when to push — when a load is getting easier, it's time to add weight. It shows you the trend lines behind every call, and you accept, edit, or reject it. With every workout, the plan gets more yours.
Keep moving forward.
The program sets the structure. Your coach drives it forward — reading your numbers and pushing the weight up as you get stronger, so the plan stays yours and you keep progressing.
