Duty Ready — Upper-Body Endurance
The push-up event and the plank event in one session. Quality push-up sets well short of failure, overhead pressing for strength, hand-position work for volume, and a timed hold to finish.

Every movement, in order
Each lift with its working sets and target, in the order you run them. The coach sets the loads from your training and moves them up as the work gets easier.
| Order | Exercise | Sets | Target | Rest |
|---|---|---|---|---|
| 01 | Pushups Scored event, hand-release quality. Stop 2-3 reps short of form breaking. Log total reps across all sets each week. 4 × 12 · rest 1:30 | 4 | 12 | 1:30 |
| 02 | Standing Military Press Strict, no leg drive, ribs down. 3×5 submaximal — the strength that raises the push-up ceiling. 2 warm-up sets first 3 × 5 · rest 2:30 | 3 | 5 | 2:30 |
| 03 | Pushups Close and Wide Hand Positions Alternate hand width set to set — close, then wide. Spreads the weekly volume across two positions so the elbows tolerate it. 3 × 10 · rest 1:15 | 3 | 10 | 1:15 |
| 04 | Incline Push-Up Hands on any sturdy waist-height surface. Density finisher — clean reps only, added after the floor work rather than instead of it. 2 × 15 · rest 1 min | 2 | 15 | 1 min |
| 05 | Plank Scored event. Elbows under shoulders, glutes and quads switched on, hips neither sagging nor piked. End the hold when position breaks, not when it hurts. 3 × 45s · rest 1 min | 3 | 45s | 1 min |

When to reach for this template
Every push-up set is hand-release quality — chest to the floor, hands lift, body as one piece, no sag or pike. Stop each set two to three reps before form breaks; hard rule. The incline variation needs any sturdy waist-height surface — bench, box, step, countertop — and exists so you add reps after the floor sets rather than grinding broken ones. Press before the volume work, never after. If shoulders are irritable, drop the press to two sets and hold the push-up volume.
Every workout
The coach reads your log, tunes the loads and volume to where you are today, and tells you when to add weight.
