Every movement, in order
Each lift with its working sets and target, in the order you run them. The coach sets the loads from your training and moves them up as the work gets easier.
| Order | Exercise | Sets | Target | Rest |
|---|---|---|---|---|
| 01 | Barbell Squat Brace before unrack, squat to the deepest depth you can hold a neutral spine, drive through mid-foot. Three working sets, controlled descent on every rep — the tempo habit from the on-ramp block does not expire. 3 warm-up sets first 3 × 5 · rest 4 min | 3 | 5 | 4 min |
| 02 | Barbell Bench Press - Medium Grip Tight setup, full range, touch the chest under control with no bounce. Three working sets. Set safety pins at chest height before the first working set and press from there if you train without a spotter. 2 warm-up sets first 3 × 5 · rest 3 min | 3 | 5 | 3 min |
| 03 | Trap Bar Deadlift Default hinge, and ONE working set on purpose — do not add sets. Hips back, chest up, drive the floor away, full reset on the floor between reps. No trap bar available: straight-bar deadlift 10% lighter. Cannot reach the floor with a neutral spine: Rack Pulls from pins just below the knee, starting at the same load as your last floor pull. 3 warm-up sets first 1 × 5 · rest 4 min | 1 | 5 | 4 min |

When to reach for this template
Squat, bench, hinge — in that order, hinge last so its fatigue lands on nothing. This is masters dosing, not the standard novice dose: increments are HALVED (+2.5 kg / 5 lb squat and hinge, +1.25 kg / 2.5 lb bench) and working sets sit at RPE 7 with the last set at 7.5 unless the week says otherwise. Do not add hinge sets. Substitutions: no trap bar, straight-bar deadlift 10% lighter; cannot reach the floor with a neutral spine, Rack Pulls from pins just below the knee at your last floor-pull load.
