Barbell work first while you are fresh, holds last so fatigue never reaches the bar. Take the five-second eccentric on every squat and bench rep, warmups included; if you cannot count the descent, the load is too heavy. Holds are timed: 3×40 s per side split-stance, 3×40 s bilateral calf, and a set ends when position degrades, not when the clock does. Substitutions: no spotter, set safety pins at chest height; no barbell for calf holds, use matched dumbbells.
