Barbell Squat

Slow, counted descent on every rep — the eccentric count for the week is in the weekly instructions. Brace before unrack, squat to the deepest depth you can hold a neutral spine, drive through mid-foot.

Barbell Bench Press - Medium Grip

Same counted eccentric as the squat. Touch the chest under control, no bounce, feet planted. Set safety pins at chest height before the first working set.

Bodyweight Reverse Lunge

Isometric, not a rep set. Step back into the lunge and HOLD the bottom position for the prescribed time, front shin vertical, back knee just off the floor. Time each side separately. Hold a light dumbbell in each hand only once the bodyweight hold is easy at the week's duration.

Standing Barbell Calf Raise

Isometric Achilles loading, and a BILATERAL hold — the prescribed time is the whole set, not per side. Rise to the top of the range and HOLD; no bouncing, no partial reps. Bar racked on the back as in a squat setup, light load. Swap to a dumbbell in each hand if the bar is awkward on a low rack.

Ribs down, glutes on, breathe through the hold. Drop to the knees rather than let the low back sag.

When to reach for this template

Barbell work first while you are fresh, holds last so fatigue never reaches the bar. Take the four-second eccentric on every squat and bench rep, warmups included; if you cannot count the descent, the load is too heavy. Holds are timed: 3×30 s per side split-stance, 3×30 s bilateral calf, and a set ends when position degrades, not when the clock does. Substitutions: no spotter, set safety pins at chest height; no barbell for calf holds, use matched dumbbells.
