Every movement, in order
Each lift with its working sets and target, in the order you run them. The coach sets the loads from your training and moves them up as the work gets easier.
| Order | Exercise | Sets | Target | Rest |
|---|---|---|---|---|
| 01 | Barbell Bench Press - Medium Grip Capped at RPE 8 and twelve reps. Same touch point and groove as week one at a much lighter bar — continuity, not effort, is the job here. 1 warm-up set first 3 × 12 · rest 1 min | 3 | 12 | 1 min |
| 02 | Seated Cable Rows The session's main pulling driver. Fifteen reps to the navel, chest tall, no torso rock at the end of the set. 4 × 15 · rest 1 min | 4 | 15 | 1 min |
| 03 | Incline Dumbbell Press Fifteen reps, 30-degree bench, continuous tension. Lighter dumbbells than block three — the clock supplies the difficulty. 3 × 15 · rest 1 min | 3 | 15 | 1 min |
| 04 | Wide-Grip Lat Pulldown Fifteen reps, elbows down, full stretch at the top of every rep. 3 × 15 · rest 1 min | 3 | 15 | 1 min |
| 05 | Side Lateral Raise Fixed-clock finisher — three rounds of twenty strict reps with thirty seconds between. Light dumbbells, elbow leads, no swing. 3 × 20 · rest 30s | 3 | 20 | 30s |

When to reach for this template
Sixty-second clock on every movement, including between the bench press sets. Bench is capped at RPE 8 and twelve reps: continuity with the re-test, not effort. Rows and pulldowns stay strict — at this rest interval swinging is the real risk. The lateral raise series is the fixed-clock finisher: three rounds, thirty seconds between. Equipment swaps. No cable stack: Seated Cable Rows becomes One-Arm Dumbbell Row at 15 per side, Wide-Grip Lat Pulldown becomes Bent Over Two-Dumbbell Row at 15. No adjustable bench: incline press becomes Dumbbell Shoulder Press.

Common questions
The facts most people check before they drop this session into a week.
01When should I use the Heavy First — Density Upper template?
Sixty-second clock on every movement, including between the bench press sets. Add it to your week in Squatly and the coach schedules it, sets the loads from your training, and tells you when to move up.
02How many working sets is Heavy First — Density Upper, and how long does it take?
Heavy First — Density Upper runs 5 movements and about 16 working sets, roughly 56 minutes once warm-ups are in. The full per-exercise scheme — sets, reps or RPE, and rest — is in the session table above.
03What makes the Density Upper version different?
Heavy First — Density Upper is the density upper cut of this family — same method, but the movement order, set scheme, and emphasis are tuned for it. The session table shows exactly what changes; the coach sets the loads and drives the progression either way.
