Every movement, in order
Each lift with its working sets and target, in the order you run them. The coach sets the loads from your training and moves them up as the work gets easier.
| Order | Exercise | Sets | Target | Rest |
|---|---|---|---|---|
| 01 | Dumbbell Floor Press Lie on the floor, knees bent, elbows at about 45 degrees. Pause when the upper arms touch the floor, then press. No bounce off the triceps. 2 × 10 · rest 1 min | 2 | 10 | 1 min |
| 02 | Dumbbell Shoulder Press Press standing, not seated. Ribs down, glutes tight, no backward lean. Lower to ear height under control. 2 × 10 · rest 45s | 2 | 10 | 45s |
| 03 | Dead Bug Low back flat on the floor the entire set. Extend the opposite arm and leg slowly, exhale as they reach. 8 reps per side. 2 × 8 · rest 30s | 2 | 8 | 30s |
| 04 | Side Bridge Elbow under the shoulder, hips stacked and lifted. One set per side. End the set when the hips sag, not when the clock runs out. 2 × 30s · rest 30s | 2 | 30s | 30s |

When to reach for this template
Press heavy-to-light, then brace: floor press first while the triceps are fresh, standing overhead press second, then the trunk work unhurried. Cap every set at RPE 7 — two or three reps still in reserve. Earn reps up to 12 on both presses before any load is added. Equipment swaps. No bench is used or needed; if you own one, keep pressing from the floor — the range limit is the point. No back-supported seat for the Dumbbell Shoulder Press: press standing, ribs down, glutes squeezed. Place the bells down between sets.
Every workout
The coach reads your log, tunes the loads and volume to where you are today, and tells you when to add weight.
