Soft knees, bells brushing the legs, hips back until you feel the hamstrings. Stop the set the moment the low back rounds.

Suitcase Carry

One bell, one side, shoulders level and no lean. Set 1 left hand, set 2 right hand. Walk smoothly — this is loaded posture, not a race.

One-Arm Dumbbell Row

Lighter than the anchor row earlier in the week — this is a second exposure, not a second hard session. Hand and knee on a chair, 12 reps per side, controlled lowering.

Ribs down, low back pinned to the floor, slow opposite arm and leg. 8 reps per side.

When to reach for this template

Hinge, carry, light row, brace — in that order. On the stiff-leg deadlift the bells stay close to the shins and the set ends the moment the back rounds, whatever the rep count says. Carries are timed: walk a loop, shoulders level, swap hands between sets. Equipment swaps. No heavy enough dumbbell for the Suitcase Carry: a loaded backpack by its top handle or a full water container. No chair for the One-Arm Dumbbell Row: a self-supported two-point row, lighter, flat back. Set the bells down under control.
