Three days a week for eight weeks: two loaded walks and one carry-and-hinge strength day. Load climbs from ten to twenty percent of bodyweight on a fixed ladder where only time or weight moves in a week, never both. A vest or a loaded backpack is the only kit the walking needs.

About this program
Conditioning for people who will not run. Two walks a week carried in a weighted vest or a loaded pack, plus one dumbbell session that builds the hamstring, hip, trunk and lower-leg tolerance the carrying demands. External load raises the metabolic cost of a walk sharply without adding a single impact, which makes it the most joint-tolerant way to reach a real conditioning stimulus at home.
For adults who want output without pounding — hikers, lifters who dislike cardio, anyone with knees that object to running. Both a beginner and an intermediate track run inside the same eight weeks; the program picks by experience. Skip it if you have an unresolved foot, Achilles or lower-back problem, if you cannot walk 30 continuous minutes unloaded, or if you want a pure aerobic base with no external load — Base Conditioning 2-Day and Cardio Base 8wk do that better and this does not replace them.
Per our Endurance & Conditioning framework the adaptation tracks accumulated time at the target effort rather than pace, so the two dials are load and duration and exactly one of them moves in any week. Weekly distance is capped at +20% over the prior week, and load is capped as a share of bodyweight — load-carriage injuries cluster where distance and pack weight rise together. Per our Injury Prevention framework the strength day is not optional garnish: hinge, unilateral hip and slow-lowering calf work are what make carriage tolerable.
Expect a fixed eight-week arc: two weeks establishing carriage, three accumulating distance, two at the top of the load band with one hill walk, then an unloading week that ends in a timed distance test at week-1 load.
