01Overview

About this program

Knee Confidence is a ten-week, three-day lower-body block for people whose knees object to ordinary leg training. It keeps hip and hamstring loading heavy while rationing how far the knee bends under load, then gives that range back one deliberate step at a time.

It is for adults whose knee symptoms are settled and predictable — sore after certain sessions, not swollen or unpredictable — who want to keep training legs rather than stop. It is not for acute injuries, not for anyone inside a year of knee surgery, and not a replacement for care you are already receiving. This is a training program, not medical care. Stop the program and see a health professional if the knee locks or catches, gives way, swells, wakes you at night, or if pain climbs rather than settles across a week.

Movement selection follows our Exercise Selection framework: hip extension, hinging and single-leg work carry the stimulus while deep-knee-flexion compression is spent sparingly, and every session includes calf work because ankle and shank capacity is the routinely skipped half of the picture. Front-of-shin work is not programmed: if you want it, add 2x20 seated toe raises against a light band after the calf raise — optional, and never the advancing variable. Each session opens with a sustained held position rather than reps, which published isometric-loading and graded-exposure research supports as the best-tolerated entry point. Weekly volume sits inside the productive band our Volume Management framework describes for a three-day split, and the unload in week six follows our Fatigue & Recovery framework.

Expect three weeks of held positions and hip volume, four weeks that alternate strictly between more depth and more load, an unload at week six, a full-range week nine you have to earn, and a week-ten retest against your week-one numbers.

  1. 60
    Intensity
    Weeks 1–3

    Phase 1 · Standard

    Settle and Load the Hips

Three weeks of held positions and hip work inside ranges that never hurt. Nothing goes deeper. The point is a knee that tolerates a session and a set of honest starting numbers.

  2. 62
    Intensity
    Weeks 4–5

    Phase 2 · Accumulation

    Earn the Depth

Two weeks where one thing changes each week — week four lowers the box, week five adds load at the depth you just earned. Never both in the same seven days.

  3. 30
    Intensity
    Weeks 6–6

    Phase 3 · Deload

    Unload

One week at about 70% of the loads you just used, with the depth exactly where week five left it. Fatigue comes off; range does not go backwards.

  4. 62
    Intensity
    Weeks 7–8

    Phase 4 · Accumulation

    Earn the Depth Again

A second pass at the same alternation from a higher base — week seven takes depth, week eight takes load — and the week that decides whether full-range work is on the table.

  5. 82
    Intensity
    Weeks 9–9

    Phase 5 · Intensification

    Full Range

One week of ordinary, unrationed lower-body training at the hardest effort in the block — but only if the previous two weeks earned it.

  6. 88
    Intensity
    Weeks 10–10

    Phase 6 · Testing

    Retest

Week one's exact format again, at the depth and load you finished on. One week, three sessions, and a straight comparison against where you started.
