About this program
A first lifting program for someone who has never picked up a dumbbell, or who lifted once and stopped. Two full-body sessions alternate all eight weeks: Day A is squat-led — dumbbell squat, dumbbell Romanian deadlift, floor press, supported row, dead bug. Day B is single-leg — step-up, single-leg glute bridge, standing shoulder press, unsupported row, side bridge. Every loaded movement is in the 8-12 rep range on double progression; the two trunk exercises progress by time and control. Nothing needs a rack, a bar or a gym membership.
It is for a woman training at home who wants the honest minimum that still works, and who will actually keep two appointments a week. It is not for you if you already train three or more times a week with load — take Hips & Hamstrings instead. If you want more dumbbell volume than two sessions can carry, Home Gym — Dumbbells Only is the fuller version of the same kit; this one exists because two sessions is the schedule most first-time lifters keep, and it biases hip and single-leg work rather than covering every pattern evenly. It makes no claim to be fast, and it prescribes nothing about food.
Two weekly sessions is the frequency our Training Frequency framework treats as the practical floor for full-body coverage, and the set counts sit at the low end of the productive band our Volume Management framework describes — the point is a dose you can repeat, not the largest one you can survive. Effort is capped by RPE rather than a percentage, because a beginner has no max to take a percentage of.
Expect weeks 1-2 to teach the patterns with no load increases at all, weeks 3-5 to add one set a week to one named movement, weeks 6-7 to raise the effort ceiling, and week 8 to repeat the week 1 session exactly so you can read the difference in your own log rather than in a mirror.

- Eight weeks, two sessions a week, one pair of dumbbells.
- 02The commitment
- A focused two-to-three days a week
- 03The arc
- 8 weeks, 4 phases that build and reset
- 04The coaching
- Your coach drives the plan forward — it reads each session and moves you up the moment the work gets easier, so you keep progressing
How it progresses
8 weeks across 4 phases — your coach watches the effort in your logged sets and moves the weight up the moment a load starts getting easier, so you keep climbing instead of waiting on the calendar.
- Weeks 1–260Intensity
Phase 1 · Standard
Learn the Patterns
Two weeks to learn five movements per session and to find out what a moderate set feels like. No load increases are permitted.
- Weeks 3–562Intensity
Phase 2 · Accumulation
Add the Work
Double progression switches on and one named movement gains a third set each week — squat in week 3, hinge in week 4, presses in week 5.
- Weeks 6–782Intensity
Phase 3 · Intensification
Push the Effort
Three working sets on both primary movements each day and an RPE 8 ceiling. Rep ranges and movement selection do not change.
- Weeks 8–888Intensity
Phase 4 · Testing
Prove It
Repeat the week 1 session exactly — same movements, same sets, same rep targets — and read the difference in the log.

Why your coach builds it this way

Common questions
The facts most people check before they commit a block to it.
01How long is the First Weights — 2-Day Dumbbell Start program?
First Weights — 2-Day Dumbbell Start runs 8 weeks at 2 days a week, structured into 4 phases so the load builds and resets on schedule. In Squatly, the coach tunes it to you, so the plan keeps moving with your training.
02Who is First Weights — 2-Day Dumbbell Start for?
Eight weeks, two sessions a week, one pair of dumbbells. It sits in the Women's Focus category, and the coach reads your training to tell you whether it's the right fit before you commit a block to it.
03How does First Weights — 2-Day Dumbbell Start progress over the weeks?
It opens with learn the Patterns and finishes with prove It. Each phase has a job — accumulate work, push intensity, or back off to absorb it — and the coach moves your load when your logged sets earn it, not on a fixed schedule.
04Does the coach adjust First Weights — 2-Day Dumbbell Start to me?
Yes. The program is the starting structure; the coach reads your e1RM trend, your weekly volume, and your effort on each lift, then tells you when to push — when a load is getting easier, it's time to add weight. It shows you the trend lines behind every call, and you accept, edit, or reject it. With every workout, the plan gets more yours.
Keep moving forward.
The program sets the structure. Your coach drives it forward — reading your numbers and pushing the weight up as you get stronger, so the plan stays yours and you keep progressing.
